This is a running AO so we ran but it’s also F3 so we worked in between.  The idea was to stop every 1/4 mile for some bootcamp.

1/4 mile run to 15 burpees

1/4 mile run to 20 merkins

1/4 mile run to 30 BBS

1/4 mile run to 40 air squats.  I had planned on doing another 1/4 mile run but I opted to cut that short so there would be some time for Mary.  But being that the run was cut short I hated to short the work that went with it.

50 LBCs then another 40 air squats

1/4 mile run to 30 BBS

1/4 mile run to 20 merkins

1/4 mile run to 15 burpees but Incognito practically begged for 2 extra reps so of course I had to oblige

1/4 mile run back to the lot for mary

Fine cool morning @ the Paddock.  Got started about 2 minutes late.  Duggar said something about rush hour traffic on Georgetown Rd.  I dunno, sounds fishy @ 5:30 am but supposedly there’s picture evidence.  We just smile and nod with Duggar anymore.

Paddock is generally a very quiet place but this morning seemed to be some unusual activity brewing.   Fragile informed us that there was something going on with sheep dogs which is why the dog park was already active but as we found out later…it’s a Sheep and Fiber Festival cause apparently those 2 things bring festivities.  No judgement but we altered the course of the WO due to high traffic, keeping in line with the main drag instead of heading deep into the Paddock towards Spurr Rd.  Putting a beatdown on the fly, I decided to cut and paste a WO from a couple weeks ago that I liked.

Run for 90 seconds then stop for bootcamp alternating between the following movements.

15 Copperhead Squats – most at a slow pace

20 BBS

All total we covered a 3 mile run with 25 burpees, 40 Merkins, 60 Squats and 80 BBS

The Run

Today was simple.  I wanted to pay homage to our brother Incognito after enduring a brutal beatdown several weeks back and do something similar.  The plan with our Wednesday running AO has been to get better and stronger on our running using different methods.  We’ve done a lot of interval training so it’s time to get some distance going again.  But this isn’t Lexington Run Club so….we got some F3 things to do during the run.  In total there was 3 miles of running while stopping every 90 seconds for a rotation of movements then back at it.

Every 90 we would stop and do:

5 burpees then back to running

10 air squats, back at it

15 merkins

15 BBS

Grand total:

3 miles of running

25 burpees

50 air squats

60 merkins

60 BBS

From here we will only get stronger!!

Since Wednesday is our running AO we decided to use the F3 Workout deck mixed with a bunch of running.  We would draw a card…do the thang…then make a lap around the lot and back for another card.  The list of movements are as follows with a roughly 120 yd run in between each movement

Backwards run for half the lot and back

God blessed us with a fine morning to go do work!  He held the rain off til just moments after we had finished.

Some simple OYO stretching then on into a run.  Roughly a mile and a half run with stops at the bottom of the hill, head of the walking trail, base of the grass hill then back at the lot to do 25 air squats each time for a total of 100 reps.

The Thang

A simple Dora with 1 guy working while the other ran the hill to the bottom and back to the shelter.  Total reps as follows

I figured roughly another mile and a half  + worth of running up and down the dreaded hill.

Using the lot as 4 corners with a workout then a run to each corner. I was hoping to introduce some new workouts so this was a trial run.

Corner 1

Double foot leg plank jumps – in a plank jump left, back to center, right then back to center. Do this for 30 seconds and rest for 15. Repeat for 3 minutes

Corner 2

Foot fire burpees – every 15 seconds drop for a burpee but in between each rep do a sprint in place. Repeat for 5 minutes

Corner 3

Spider man mountain climbers – mountain climbers but bring your knee to your elbow. 20 reps with 2 being 1

Corner 4

Merkin box crawls – in my mind this sounded great and going unbroken seemed reasonable. Well….I oversold and underachieved. This one got a little brutal. From the plank do 1 merkin then bearcrawl forward for a 4 count, do another merkin, 4 count side shuffle right, another merkin, crawlbear back for a 4 count, another merkin, side shuffle left for 4 and that completes 1 round. Repeat for 4 rounds

Thang 2

We mosey over to the shelter

15 skull crusher incline merkins. Using the bench the aim is to get your head below the bench for a merkin. Little rough on the shoulders

30 bench dips. Looking for as much depth as possible

50 air squats. Again really driving to get depth for full reps

As the Pax got out of their vehicles there was a moment of panic as we thought we might possibly be getting robbed but all was ok as it was just Fragile in a full facemask. Then Duggar pointed out that only a fool would come to rob a group that most vehicles probably have more than 1 firearm inside! On to the WO

Paddock should probably be renamed to something that sounds more like the Himalayan mountains cause the winds amplify ten fold over any other place in LexVegas. So after stepping out of the truck to feel the gale force arctic wind…it was time to warm up.

Start with 25 ssh, 10 elevator merkins and 10 grass grabbers then off for a run

Out to the half mile mark and did 25 LBCs then back the other half mile to the parking lot.

The Thang

From there we broke out yet another fun present from brother Gypsy. The F3 deck o suck. We decided to incorporate a bunch of runs with each card to insure we live up the running AO name. Each lap is roughly 150 yards then back to draw another card.

A little unsure of the actual order of the cards…the list goes as follows

With a balmy 25 degrees that felt like summertime compared to the last 2 days, we were good and warm after a short mosey back to the parking lot. The parking lot is roughly 60 yards long so we did a WO on one end and jog to the other side for another WO.

Starting with 1 burpee then jog to the other side to do 20 LBC then jog back
2 buprees, jog to the other side and do 19 LBC….etc. We did this down to the round of 15 burpees and 6 LBC. Had to stop there as my time management skills seemed a bit off this morning and I underestimated the brutality of that many burpees. For me they kinda turned into a belly flop then a push up at a certain point. This left us with 120 burpees and 195 LBC in total.

From there we did a mosey over to the playground for:

20 bench step ups (originally was a bench jump but the ice held us back)
10 merkins
20 bench tricep dips

Brown Bear, Brown Bear what do I see? I see a fire hose looking at me!

3 x 60-75 yds (approximate) dash pulling the 40ft fire hose.  Now this is the second time breaking out the wonderful gift bestowed upon us from Gypsy.  This one hurt a little.  The hose has a way of testing your constitution and I don’t suggest a very large meal for the night before diving into this wonderful exercise.  After everybody finishes their sprints we circle back up in the middle of the lot.

and 0 burpees as I opted out of more pain cause I knew what I had coming next!

2 x more fire hose sprints.  Now these were really tough.  I’m yet to spill the merlot at an F3 workout but this one just about broke the streak.  I’m writing this 12 hours after starting the workout and I still feel it! I had another mile run planned to finish but time constraints, and just being honest the paramedics probably would’ve been sent so that got scratched from the plan!

Finished up with CoT and some Happy Thanksgivings and we were off to work!

Had to shake off the terrible loss from UK the night before and shake off the cobwebs that go with a 10:00 pm gametime.  What better way than to grind it out!  We started off with some easy stretching just to loosen up then off for a jog!  Just shy of 2 miles with 20 merkins at the halfway point, worked well as a warm up.

After arriving back at the parking lot we made our way over to the playground for some step ups to make sure the hammies were good and ready.  With some terrible cadence counting on my part…we did 20 total then back to the parking lot.  20 more merkins and we were ready.

I figured it was time to break out our gift from Gypsy (F3 Charlotte).  So out came the 35-40 ft fire hose.  As has been our goal in the past few weeks to get stronger at the overall strength of our runs, we did some more interval training.  This time it came in the form of some resistance training as well.  We did an alternating sprint dragging the hose from end to end of the lot (roughly 75-100 yards).  Gotta say when I planned this I was thinking that maybe the workout was going to be far too light.  My body is saying different after.  2 sprints a piece left us with a new appreciation for firemen.  Even caught our FNG (Brown Bear) spilling the merlot which I take as a high compliment.

One parking lot length sprint as a race (Good job Birdman!) and then another 20 merkins.  Then I thought well maybe I could make myself puke so lets give the hose 1 more run.  That hurt.

7-8 minutes of Mary to round it out with some Berkins and flutter kicks.

Ended with Name O Rama which led to us welcoming Brown Bear to the F3 family (I’ll let him explain the name when you see him).  Had a great showing and biggest yet for Paddock! Really enjoy the early morning grind and good men along side feeling the pain as well!

It was a fine crisp morning in the bluegrass. Thought we might do some more interval training to try to strengthen the overall running. So we did!

First was some warmups

15 Merkins to a .15 fast run (we won’t kid and call it a sprint though Duggar and OG showed me up the whole way through) to the middle

Putting this workout about an hour before going to bed I thought it would be too simple and wouldn’t push us enough. I was wrong. Simple, thorough and painful. Just what we need first thing in the morning. My boys pulled me along through the grind and we started our day right! Thanks men

The Thang:  So today we made an attempt at interval training or at least my attempt at it.  Looking to get stronger at the overall running for this AO, I figured we might switch it up a little.

1/2 mile run to the figure 8 driveway to the soccer fields.

From there was intervals of .15 mi sprints…kinda anyway with 30 second bootcamps in between each leg.

10 Berkin Deconstructed (10 squats, 10 leg thrusts, 10 merkins, 10 leg thrusts and up) to .15 run

30 second Al Gore to .15 run

30 seconds of Freddie Mercury to .15 run

30 seconds of Lunge (ouch!) to .15 run

10 Hand Release Merkins to .15 run

30 seconds of Daniel Son (best we could thru the laughing) to .15 run

20 or so ft of Duck walk to end then another 1/2 mi run back to the car.

All in all I think it was a successful first attempt at interval running with little cool down time.  Next week we will be looking to build on it!!  Back at the car we down some H20 and finish in the usual fashion.  Good runs boys!

As is our running Wednesday….we came, we stretched, we ran then we conquered!

After just a few weeks the pace is getting stronger, the feeling is getting better and we are growing. Full minute faster in pace for all of us. We finished with a sprint uphill to really drive it home.

Finished with some quick F2 and touched on upcoming events then off to the next grind!

Introduction

Well you know it’s gonna be a good day when @ 5:30 a.m. it feels like a hot swamp outside.  What better to do then to get up and run…..a bunch.  When the question was posed 2 days prior, “who wants to Q a running WO on Thursday?” I think hey, I’m a terrible runner even at a short distance so let’s Q a WO that makes my legs want to fall off.  So having never Q’d a WO I say sure I got this!  So we decided to try a new AO and since it’s a run, we should find the biggest, longest hills possible.  So we did.

Warm up

12 Side Straddle Hops (why 12 you ask…cause my brain doesn’t function @ 5:30 and my first run at cadence confused it)

10 Body builders (new movement for me, basically a burpee with a kick jack after the merkin)

Some high knees and hamstring stretches

Workout

Well…..we ran….a bunch.  Got some good F2 time in on a old man pace.  3.6 miles in total.  I decided that since the distance was a bit longer that I would save the bootcamp stops for another day.  Judging by the soreness later in the day…I think it was a good call.  This AO doesn’t have a flat spot anywhere so there were some long grinding hills. Had a great morning with great brothers hitting the grind.  Unfortunately the Masterson splash pad seems to be on a timer (sorry Lincoln Log on over promising) and wasn’t ready for the early birds.  We were looking forward to a solid cool down but guess I just need to figure out what city worker has that area and headlock him!

Had a good talk after about just how important F3 is to me and what it means to put energy into something so much larger than myself.  Also hopefully planted the seed for getting a Speed for Need event going here in the Bluegrass (thanks Gypsy!!)
