Had a course setup that we circled about for the duration of 5 songs: together they were a little over 19 minutes.

5 Burpees to start
40-yard dash
10 “I’m a Star” Jumps
Short Mosey
20 Merkins
Broad Jump (20 or 30 feet?)
Left Leg Hops (5 parking spaces)
Right Leg Hops (5 parking spaces)
Mosey back to start
Repeato

Don’t worry about this being too much for Duggar; he made sure to barely do most of it.

It was a good start to the WO.

Next we did some Jack Jack Webbs
That’s like Jack Webbs, but instead of a Merkin, it’s a Merkin w/Plank Jack
Started with 1; went up to 10

Finished with about 10 minutes of Mary, did each of the following for 40 or 45 seconds:
Leg Raise with Heels to the Heavens
Butterfly Situp
Seated Corkscrew
Levitation Crunch
Sit-up Elbow Thrusts
Black Widow (Cross Moutain Climber with a Lift at the Top of the Move)
X-Man Situps
Alternating Jack Knifes
Stationary Bicycles

A fox stared at us during Mary, even resting to enjoy the scene of Lansbury’s awesome bandana-headband. During PLC (Parking Lot Coffeeteria) afterward it was decided that The Foxhole would be a better name for this AO.

Welcomed 3 FNG’s.

Merkins

Finished by doing a Burpee everytime you hear the word “Touch”
The song was of course “U Can’t Touch This” – I can’t remember the name of the artist but you can probably google it.

I tried to be different this morning with the music and Sous Vide enjoyed the music so much he insisted that I list the full playlist here. I think he wants to use it for his soccer practices:
“Escapade” Janet Jackson
“Summer of ’69” Bryan Adams
“The Sign” Ace of Base
“Another Night” Real McCoy
“Cuts Like a Knife” Bryan Adams
“Hold On” Wilson Phillips (this one was especially inspiring to Sous Vide)

A couple important prayer requests came up; keep all your fellow PAX in your prayers.

Did a side merkin/diamond merkin thing: you start at one sideline in a plank position (head toward one basket, feet toward the other). Do a Merkin; then shift to your right moving arms together and feet apart, Do a Diamond Merkin; then shift to your right again moving arms apart and feet together, Do a Merkin. Repeato until you get to the other sideline.
Was gonna go back in the opposite direction, but YHC was too weak.

Tha Thang
Had a little flexibility this morning, we ran around the parking lot, stopping in 5 spots: the flag, the lower west corner, the sidewalk near the coupons, the shelter area, and the upper east corner. At each stop we did a different exercise with a range of reps instead of a specific rep count. Hoped that rather than feeling a time crunch PAX could focus on form and do more of stuff they found easy and less of stuff they found hard.
We made it around the parking lot 4 times, doing the following:

Air Squats 20-30
Merkins 10-20
Curls with Coupon 20-30
Tricep Dips 20-30
Pikes Peak 8-15

Frankensteins IC, HIllbillies IC, Quad Stretch, Arm Circles, Michael Phelps
PAX commented how great I looked with the glow of the moon highlighting my good looks there on the court.

Listened to Good Time by Owl City
Ran in place during the song; every time we heard “Good Time” we did a burpee.

Mosey to the bottom of the hill where the scoreboard is
Did AMRAP: 10 Merkins, Sprint up hill, Walk down hill
Did this for about 7 or 8 minutes while listening to two Dwight Yoakam covers. He’s a Kentucky boy for those who don’t know.

Tha Thang
Moseyed back over to the top of the parking lot near the coupons.
Had 9 stations setup for 20 reps a piece:
Merkins
Coupon Lunges (1 is 1)
Big Boy Situps
Overhead Press
Coupon Squat
LBFCs (this is LBCs while simultaneously doing flutter kicks)
Bicep Curl
Hop-Overs (1 is 1)
Mountain Climbers (2 is 1)

The stations were setup in a big circle (admittedly, it was nowhere near perfectly round). In the middle was a station for burpees. In between each exercise PAX did 2 burpees at the center before moving on.
We did this for a little over 20 minutes.

An Easy Day with No Mary

Location: Gridlock
Date: 2019-09-26
Time: 05:30 am
Weather: Between 68 and 70 degrees; dry during WO but started drizzling right after.

Q: Incognito
PAX: 8 – Incognito, Sous Vide, Zebra, 49er, Water Bucket, Ooze, Seal Pup, Belay

Warm-O-Rama
Frankensteins IC, SSH IC, Mosey over to basketball court.
Quad pulls, Pigeon Pulls, Knee Tucks, and High Knees

Then did a set of 4 exercises, repeating for a little over 4 minutes:
10 Air Squats
10 Walkout Merkins
10 Squat Jumps
10 Merkins

Tha Thang
Plank Sprints:
Start in a Plank Position on the sideline, when you hear the command to Sprint, you get up and Sprint past the other sideline to the first sideline of the next court.
Get in another Plank, and when the command to Sprint comes…you Sprint back.
There’s 8 seconds in-between each command to Sprint.
After every 8 Sprints, there is a 13 second Rest.
Did a total of 32 Sprints, a shade over 5 minutes total.

Burpee Dans:
Start at one sideline and go all the way to the far sideline of the other court.
4 Lunges, then 1 Burpee, repeato all the way across.
Next we came back with only 1 minor change…
4 Lunges, then 2 Burpees.
Finally, one more trip across both courts…
4 Lunges, 3 Burpees.

Played the song “Money for Nothing” during which we moseyed from one sideline across both courts to the far sideline. At each end we did the following:
10 Merkins
10 SSH’s
10 Air Squats

Everybody looked relieved when the song was over, felt like that was a lot of running, so decided to make it easier on everybody with a smaller ratio of running, we did the same thing only with a different rep count:
20 Merkins
20 SSH’s
20 Air Squats

You could argue that the Plank Sprints, the Merkins, and the Burpees worked our core a little bit but we didn’t really do any Mary this morning.
That’s probably why everybody was so well rested at the end. Will have to work harder and put some Mary in my next WO.

Q: Incognito
PAX: 21 – Incognito, Shag, Kisses, Zebra, Roadtrip, Stapler, Ronaldo, Oshag, Mr. Hand, Sous Vide, Radio, Yanni, Magnolia , 49er, Axeman, Candy Land (FNG), Hertz, My Boy Blue, Abacus (FNG), Cartwheel (FNG), Ollie

Warm-O-Rama
A rough start: PAX was up in arms. Some had heard we were doing a soccer themed WO; the rest reacted to seeing me holding a soccer ball.
“ARE YOU TRYING TO TURN US INTO A BUNCH OF SISSIES!”
I calmed everyone down to assure them I was doing no such thing.
Standard disclaimer plus additional disclaimer to not take anything YHC says seriously, then quickly went over the 5 principles of F3
Even though soccer doesn’t require a warmup (because it’s so easy) we did one anyway.
Name-O-Rama while holding Al Gore; everyone standup then back into squat after each name called
Abe Vgoda IC, Copperhead Squat IC, Hillbillies IC, SSH IC
Did a Prayer Stance squat to stretch out the legs a bit more
Copperhead Squat Jumps IC
10 Jack-in-the-Box Jump Knee Tucks OYO
Moseyed over to Basketball Courts
10 Left-Leg Finkle Swings IC
10 Right-Leg Finkle Swings IC
The purpose of the Finkle Swings was a Mr. Miyagi style training to teach the way to most accurately kick a soccer ball
10 Jack-in-the-Box Jump Knee Tucks OYO
Moseyed up to the football fields

Tha Thang
Went over a quick tutorial on kicking styles and the advantages of facing off against an opponent who kicks with the same foot as you. The way to overcome this is by being a Switch Kicker (one who can kick with either leg). Switch Kickers are not common in Soccer because people with enough dexterity to utilize both legs typically elect to play a real sport.
Also wanted to prepare PAX to be able to do one of the more basic soccer moves: a bicycle kick.
To train for all of this we did a Dora 1-2-3 as partners (groups of two)
100 Lunges
200 Bicycle Crunches (PAX could elect to do a Balanced Bicycle Crunch, Standard Bicycles, or Laying Down Bicycle)
300 Air Squats
While one partner did the exercise another moseyed to some cones that were setup. At first cone do one burpee, at second cone do 5 merkins, then come back stopping again at first cone to do one burpee. Next stop was back at the start, partners switch. Repeato until done.

Next was to teach PAX a technique for handling one of the many girly things that happens in soccer all the time, when two opposing players are fighting over a ball (picture the way two little girls swat at each other with their puny little arms…only using their legs instead). The best recourse is to lift your opponent fireman’s carry style, thus freeing your feet to kick the ball at will.
We partnered up again, each with someone roughly their same size.
Fireman carry across the field, then do 10 Power Merkins (both PAX members doing a Merkin where one has his feet on the other’s back).
PAX switch roles and come back doing the same.
We did this a total of 2 times.
10 Jack-in-the-Box Jump Knee Tucks OYO

Now it’s time to play soccer. We divided into two teams.
One team Bear Crawled, the other Crabwalked. Everytime someone scored we switched the team that Bear Crawled vs. Crabwalking.
As you would naturally conclude, my team won 2-1…which is a pretty high scoring soccer game! Good job everyone!

Had some extra time for a couple more things.
3-level on command Merkins: I called out Bottom Floor, Middle Floor, and Top Floor randomly and PAX held a Plank at the level called (Bottom Floor was the bottom of a Merkin, Top Floor was the top of a Merkin…you get it).

10 Jack-in-the-Box Jump Knee Tucks OYO

Moseyed back to the flag for closing.
Name-O-Rama
A quick devo focusing on servant-hood and humility towards our Maker.
Prayer concerns and announcements.

Then our all-important closing to lift up those concerns.

Tabata and Route 66

Location: Gridlock
Date: 2019-09-12
Time: 05:30 am
Weather: As you’d expect in the middle of September; it’s over 75 degrees at 5:30 in the morning!!!

Q: Incognito
PAX: 7 – Incognito, Barney Fife, 49er, Zebra, Oshag, Axeman, Ollie

Warm-O-Rama
Michael Phelps, Arm Rotations, and Boxer Shuffle
Quad (or maybe Hamstring) Stretches???
Frankensteins IC (to work the Quads…or maybe the Hamstrings)???
Plank – Name-O-Rama
Left foot Runner’s Stretch
Downward Dog Calf Stretches
Right foot Runner’s Stretch
Pigeon Pulls
SSH’s IC
YHC threw out a disclaimer – Oshag was kind enough to remind everyone that I don’t know the right names of muscles as further evidence that I am not a professional.

Tha Thang
We did Tabata and Route 66 Today
Definitions for those not familiar:
Tabata: 20 seconds of exercise 1, 10 second rest, then 20 seconds of exercise 2, then 10 second rest, then 20 seconds of exercise 1 again. You repeat this until you’ve done both exercises 4x; it takes 4 minutes.

Route 66: This is where you run, and you stop at a light pole and do one of an exercise, you continue running and stop at the second light pole and do two of said exercise. This continues until your 11th light pole where you do 11 of the exercise. That works out to 66 reps total.

We did as follows:
Tabata: Run Stance Squat Jumps & Frog Squat
Route 66: Reverse Lunges IC

Tabata: Merkins and Plank
Route 66: Merkins

Tabata: Burpees and Lunges
Route 66: LBCs IC

Tabata: Super Skaters and Jump Squats (we only had time to do one of each).

Red’s Looney Loop

Location: Gridlock
Date: 2019-09-03
Time: 05:30 am
Weather: Mid 60’s

Q: Incognito
PAX: 6 – Incognito, Red Flanders, Madoff, Ooze, Sous Vide, 49er

Warm-O-Rama
We were getting concerned that there was no Oshag to Q.
YHC asked Red Flanders if he had heard anything from Oshag…”NO” was the response.
After a couple minutes of waiting for Oshag to show up Red Flanders angrily ordered YHC to create an ad-hoc WO and be Q. I gave Red a warm, friendly smile and told him that I would be happy to oblige.
We didn’t really warmup, just got right into it…

Tha Thang
We ran around the 2.4 mile track that goes through Shillito.
We ran for 40 second intervals, at which point we stopped, turned around, and joined the six.
Upon all joining together someone called out an exercise (we typically did 10 reps, although there were exceptions). Then we proceeded to run our next 40 second interval.
Examples of some of the exercises we did are as follows:
SSH’s, Merkins, Squats, Lunges, Grass Grabbers IC, Burpees, BBS, LBCs, Mountain Climbers, Tricep Dips, and others.
This took us back to the parking lot right at about 6:15.
We closed with some Flutter Kicks IC.

Before departing Red Flanders relayed that half way through the WO he recalled that Oshag had asked him to Q…but he had “forgotten.”
I couldn’t find a term in the Lexicon for when the Q shows up, doesn’t remember he’s the Q, and then doesn’t lead the WO.

YHC Struggled a Lot This Morning

Location: Gridlock
Date: 08-15-2019
Time: 05:30 am
Weather: 69/70 – nice morning

Q: Incognito
PAX: 9 – Ronaldo, Incognito, 49er, Beaker, Madoff, Sous Vide, Ollie, Barney Fife, Axeman

Warm-O-Rama
Some leg stretches
SSH IC, Imperial Walker IC, Hillbillies IC, Arm Circles F&B OYO, Grass Grabbers IC, Newtons Cradle IC, 10 1-legged Groiners OYO, 5 2-legged groiners OYO.
5 each: Diamond Merkins, Standard Merkins, Wide Arm Merkins, Crucible Merkins (fingers pointed away from body), Staggered Merkins (left up), Staggered Merkins (right up), and Ranger Merkins.
Learned here that Sous Vide needs to learn his left and right; glad he’s back in school.

Did a Bataan Death March snaking around the parking lot: like an Indian Run, but guy in the back does 5 burpees, then sprints to the front.
This took us all the way up and then back down to our starting point.

Plank Jacks IC, Shoulder Taps IC, Shoulder Tap Plank Jacks IC (doing shoulder taps while simultaneously doing plank jacks)

Tha Thang
Congregated in the shelter and did three rounds of the following in EMOM (Every Minute on the Minute) fashion:
12 Burpees
20 Jack in the Box Knee Tucks
30 Merkins
Oblique Crunches – 20 Each Side
15 SSH’s with Jump lunge
1 minute break; then repeato – total of 3x

YHC really struggled with the Jack in the Box Knee Tucks and even moreso with the Jump Lunge’s. We really need to do more plyometric leg WO’s.

Closed with something that was pseudo-Mary:
15 seconds – Shoulder Tap Plank Jacks
15 seconds – Merkins
15 seconds – Mountain Climbers
15 seconds – Hold Plank
Repeato 3 times with no rest.

This was another struggle for YHC.

Pledge of Allegiance at the end of the song.
Moseyed over to basketball courts: Michael Phelps, Arm Circles, High Knees, Knee Pulls, Quad Stretch, Pigeon Pulls, and Frankensteins

Tha Thang
Started off with a baseball theme as Lou Gehrig’s “Luckiest Man” speech was on July 4, 1939. We did lunges with a body twist at the bottom across both basketball courts and back.
Did plank to sprints across the sidelines of one basketball court. Did this every 8 seconds 8 times, with a short break and repeato. A total of 4 circuits or 32 sprints.

Next we did 17 Merkins and 76 Mountain Climbers in honor of 1776.
Then 56 squats in honor of the 56 men who signed the Declaration of Independence
Then 39 squats in honor of the 39 men who signed the US Constitution
Finally 6 burpees in honor of the 6 men who signed both documents
Finished up at the basketball court with 17 Merkins and 96 SSH’s

Moseyed over to the coupons on the football field.
Did 18 lunges (18 on each leg) and 26 side-to-side Merkins in honor of Thomas Jefferson and John Adams who both died on July 4, 1826.

Next up was to work on our Guns since we Americans love guns.
We divided up into 2 groups.
1st group had coupons. We did the following bicep moves with those coupons:
11 seconds: Full Curl
11 seconds: Curl top half only
11 seconds: Curl bottom half only
10 seconds: Full Curl
13 seconds: Hold in the Middle
10 seconds: Full Curl
15 seconds: Rest
Rinse and repeat. We did this circuit a total of 3 times.

While 1st group was doing this, the other group was doing overhead claps to the same timing and moves.

Final Thang was 10 minutes of Mary. 20 seconds for each exercise with a 10 second rest in-between:
Left Oblique
Right Oblique
BBS
Leg Raises
Gas Pumper
Dolly
Flutter Kicks
Mountain Climber
Hopping Locomotive (like Imperial Walkers only you hop) – did this one 40 seconds
Spider Kicks
Toe Touches
Scissor Clapper
Heels to the Heavens
V Up’s
Tornado Clockwise
Tornado Counterclockwise
Bicycle Crunch
American Hammer – did this one 40 seconds

This took us right to 8:00. We moseyed back to the parking lot for Name-O-Rama and devotional.

Next we did 15 of each, another mosey.
Then 10
Then 5
Then 10
Then 15
Finally 20

Still had a few minutes for Mary.
We got on our 6 holding our heels to the heavens and the coupons above our head in our hands.
We did 10 reps of lifting our shoulders straight up, then 10 reps of lifting only our heels up to the sky. All PAX continued on their own for 2 or 3 minutes.
Last thing was to return the coupons.

Q: Incognito
PAX: 15 – Axeman, Barney Fife, Duggar, Hanz&Franz, Incognito, Lincoln Log, Mr. Hand, Ollie, Ronaldo, Ricky Bobby, Roadtrip, Sous Vide, Tigger, Radio, Sparky(FNG)

Warm-O-Rama
Circled up at the basketball court for our warmup. Reviewed proper exercise and cadence count:
“The next exercise is XXXXXXX
Ready, Position, Move
In Cadence….Exercise”
SSH’s
Abe Vgoda
Grass Grabbers
Arm Circles
Copperhead Squat
Burpees (6 count cadence)
The Burpees at a 6-count cadence was not pretty, this was a lesson in doing On Your Own (OYO) instead. We practiced by doing 10 burpees OYO.
To teach that there are other options for OYO, we did 9 burpees.
PAX still didn’t get the message, so we did 8 burpees.
Continued until we did only 1 burpee…you might call this a Burpee Apocalypse.

Tha Thang
Moseyed to football field where the coupons are.
We did DORA 1-2-3 with coupons
100 Shoulder Presses
200 Merkins (feet on coupon, hands on coupon, no coupon, PAX choice)
300 Curls
All PAX partnered into groups of 2. One did the exercise while the other sprinted across football field, did 5 jump squats, then sprinted back to switch.

Went over to the bottom of the hill by the scoreboard.
Did some 11’s.
Lunge at the bottom of the hill and squat at the top.
Bernie Sanders up the hill and a regular run downhill.
Wanting time for Mary, we did not fully complete this.

Did some Mary over at the basketball courts:
90 second plank
Flutter Kicks
American Hammers
Big Boy Situps

Closed with some random announcements, COT, and a short Devo about being slow to anger.

Not A Single Merkin or Burpee

Location: Gridlock

Date: May 13, 2019

Weather: Low 50’s; felt a little cool, but 10 seconds of warming up and we were good.

PAX: (4) Incognito, Lincoln Log, Zebra, and Sous Vide

Q: Incognito

Warmup: Jogged in place for a beat, then Imperial Walker IC, Frankensteins IC, Finkle Swings IC, Quad Stretch OYO, High Plank, Upward Dog, Downward Dog with Calf Stretches, Warrior 1 position with a Twist, and one more hanging stretch. Last warmup move was Copperhead Squat IC.

The First Thang: On the bottom level we had cones setup. From the 1st cone to the 2nd we did lunges, from the 2nd to 3rd we did broad jumps, from the 3rd to 4th we went back to lunges, then back to broad jumps from the 4th to 5th, and so forth. After 7 or 8 cones, we stopped and then sprinted to the end of the lower level. Then we moseyed around on the second level back to the start to repeat. Did all of this a total of 3 times.

Lincoln Log won the sprint every time, I fear that my dream of being a fast sprinter are hopeless.

The Second Thang: Moseyed up to the top level near the coupons. We moseyed downhill on the pavement to a line represented by two cones, then Bernie Sanders back up. We all did this back and forth about 4 times.

The Third Thang: Grabbed some coupons and took them to the shelter. We rocked out to ‘Back in Black’ while a very inspiring, computerized female voice coming from my Bluetooth speaker commanded us to “Work Those Biceps” – all took her very seriously and we worked our biceps for 4 minutes straight doing curls at various speeds. (We did take a very short break every 57 seconds, but only because she told us to).

Mary: We closed with a little over 10 minutes of Mary. The same computerized voice had us do a Mary exercise for 20 seconds, then a 9 second break, and then another exercise, and so forth for 10 minutes. There were two 1 minute plank holds mixed in there. Below is the order of the exercises:

Gas Pumper

American Hammer

Left Oblique

Right Oblique

Flutter Kicks

Dolly

Box Cutter

Big Boy Situps

Plank

Supermans

Left Oblique

Right Oblique

Futter Kicks

Bicycle Crunch

American Hammer

Happy Birthday F3Lexington – 1 Year Old!

Location: Gridlock

Date: 05/11/2019

Time: 7:00 AM

Weather: 50’s – felt really good

Q’s: Sous Vide, Lincoln Log, Oshag, OG, and Incognito

PAX: 22  – Oshag, Ronaldo, Wolverine, Duggar, Triceratops, Kisses, Yanni, Barney Fife, Hertz, Red Flanders, OG, Radio, Biscuit, Stapler, FNG (Ricky Bobby), Zebra, Father Theresa, Lincoln Log, Hairball, and Incognito.

Intro: General disclaimer about not being a professional and a welcome to everyone to our One Year Anniversary!

Did some simple, basic plank holds for about a minute or so.

Warmup: We moseyed over to the basketball courts and after discussing the very first F3 meeting (1/1/2011 in Charlotte) Sous Vide led us through a set of his excellent revue of warmups: SSH’s, Sealjacks, and Scissorjacks; quad, ham and Frankenstein stretches; and then a few other items.

1st Exercise: 21’s ala SSH. Q led the IC count for the first 6 reps and the PAX continued in silence with the goal of ending all simultaneously at 21. We failed the first attempt and had to do 5 burpees – but we made the second!

2nd Exercise: Since this is a big celebration WO we had to listen to Kool and the Gang. Their song celebration was a big hit back in 1980 and it was a big hit today in 2019. We jogged in place during the song dropping down for a burpee at every “Celebrate” or “Celebration” and a hand-release burpee for every “Yahoo!” – the PAX finished by crying for more, but we had to stop at the end of the song in order to move on to our next Circle of Pain.

3rd Exercise: We moseyed over to the field just inside the running track on the far southwest section of the park. HanzandFranz had taken us there on a Q last year to do hand release merkins. That’s what we did today, for two minutes, AMRAP-style. We listened to Elvis Presley’s “I’m All Shook Up” because…because…well…because doesn’t everybody workout to Elvis Presley songs???

Yes, we went over the 5 principles of F3 before doing this exercise.

4th Exercise: We did some crawls in the same spot.

1stcrawl was a Lizard Crawl: only one leg on the ground at any one time, crawling forward.

2nd crawl was a Bear Crawl one way and a Crawl Bear back.

3rd crawl was a forearm, no-knee crawl one way, with a Crabwalk back the other way.

5th Exercise: We moseyed over to the shelter by the playground. There we discussed the F3 Credo (Leave no man behind, but leave no man where you find him).

Then we did Cindy (5 pullups, 10 merkins, and 15 squats) to the song Hysteria, that’s a 6 minute song. You rinse and repeat that cycle of exercises as many times as you can. I’m not sure how many cycles I made it through, but Duggar made sure to tell everyone that he managed to do 22! I was amazed, to look at him you wouldn’t think he’d be able to get through even one…

6th Exercise: After moseying to the tennis courts we discussed some of the advantages of backblasts (one being that you can go back in time and look at a WO).

Lincoln Log took over and led a WO we did at the very first meeting of F3 Lexington. Dora 1-2-3 (100 merkins, 200 squats, and 300 LBCs) in partners; one PAX doing the exercise while the other runs out 4 tennis courts, does 2 burpees, and then runs back to switch – for time purposes we cut the reps in half.

7th Exercise: Our next moseying stop was the small tennis courts. We discussed F3’s mission (To plant, grow and serve small workout groups for men for the invigoration of male community leadership.)

The we did a mini-deck of death:

Diamonds – Diamond Merkins

Clubs – Jump Squats

Hearts – Suicides

Clubs – Burpees

8th Exercise: Our old starting point was the next stop which was easy to get to because it’s right next to the Small Tennis Courts. We discussed the first F3Lexington meeting (5/12/2018). Then we did the Birthday bash WO that Bourbon (shoutout to F3Toledo!) led us through last year. We went through the months of the year doing the following exercises:

January – Yoda Carry (day of month/10 rounded up)

February – Sprints; (day of month/10 rounded up)

March – Burpees; days = # reps

April – Diamond Merkins; days = # reps

May – Wheelbarrow – (day of month/10 rounded up)

June – Jump Squats; days = # reps

July – Hand-Release Merkins; days = # reps

August – Plank Jack Shoulder Taps; days = # reps

September – Bearcrawl – (day of month/10 rounded up)

October – Merkins; days = # reps

November – Captain Thors (big boy sit-up to American hammer = 1 rep); days = # reps

December – Lieutenant Dans; Lunge & Squat; days = # reps

Had PAX volunteer their birthdate, starting with someone born in Jan all the way up through Dec – total of 12 exercises.

9th Exercise: Moseyed up to the football field and discussed the 3F’s of F3 (Fitness – Faith – Fellowship).

Oshag took over and explained the rules of Ultimate Football, and led us through a quick game.

My team never passed me (Incognito) the ball, and you know what the result of that was – we lost 3-1. I always strive to be an outstanding team player with the greatest sportsmanship of anyone I’ve ever met, but sadly all of my teammates were the exact opposite…and look at the result. If they had just passed me the ball once we could’ve overcome that 2 touchdown deficit. Oh well, fortunately I’m humble enough to not make a big deal (or even a small deal) of such a travesty (you can ask everyone there, I didn’t say a word about it). After all, it’s about having fun and we certainly did that!

10th Exercise: Who led our first Q in F3Lexington that was not from out of town? Louisville and other Willy Loman’s led our first 6 WO’s. But Opera Ghost became the first PAX to do a VQ at WO number 7.

OG took over and led us in one of the Thangs he did that day. Partnered up, one PAX held a plank at the top of the hill behind the bleachers while his partner ran down, did 5 burpees, and ran back up to switch. We had to cut this short as the end of the WO was at hand.

End of the WO: It was 9AM, which means we had been working out for 2 hours. Everyone was just getting warmed up and wanted to do more, but I (Incognito) felt that it was more important to pause and spend some time discussing our great God.

COT: Today’s Bible lesson was on that hero of the OT, King David. King David survived a murderous King Saul chasing him because the Lord was with him. His best friend Jonathan (King Saul’s son of all people) helped David and encouraged his faith to help him survive. King David survived and became King largely because of the special friendship he had with Jonathan.

That’s a good lesson for us and one reason why F3 is valuable to men in our society. F3 helps form those bonds that are as necessary as food and water to our survival.

We also discussed the advantages of being outside and exercise in general as a typical lifestyle today doesn’t give you all of that. Our ancestors did all that naturally as part of their daily lives, but we have to be diligent to make it a priority. I encouraged all men to do so.

Zebra prayed us out.

Later that day we had a great luncheon!

Movin’ and Groovin’ at Gridlock

Location: Gridlock

Date: April 3, 2019

Weather: Probably a little over 40 degrees. Little to no wind and dry, felt great overall.

PAX: (4) Barney Fife, Whitewall, Lincoln Log, and Incognito

Q: Incognito

Warmup: Abe Vigoda, Michael Phelps, Frankensteins, Downward Dog Calf Stretch, and PAX individual assorted leg stretches.

The Thang: The entire WO was rotating through 5 different exercises, each 10 reps:

Burpees

Run Stance Squat Jumps

Merkins

Air Squats

Pike’s Peak

We ran the full track around Shillito (around 2.5 miles) – stopping every 40 seconds to do 1 of the above exercises, rotating per the above order.

That’s literally it…super basic.

Closing: Name-o-Rama

CoT: Prayer requests and a heart of gratitude.

We Had a Guest from Winston-Salem, NC!

Location: Gridlock

Date: March 20, 2019

Weather: Between 35 and 40 degrees. Little to no wind and dry, felt pretty good overall.

PAX: (6) Sous Vide, Oshag, Barney Fife, Count Chocula, and Incognito. In addition we had a guest from NC: Duvet

Q: Incognito

Warmup: Imperial Walker, Abe Vgoda, Frankensteins, SSH. Then a mosey across the 1st and 2nd levels of the parking lot to warm up.

The First Thang: Indian Lunge Bearcrawl across 2nd level of the parking lot.

The Second Thang: Crawlbears up the parking lot about 20 or 30 yards (where it’s inclined) with 3 Merkins for every 6 steps.

The Third Thang: Skipping across the 3rd level of the parking lot.

The Fourth Thang: Rotating Burpees with planks. 5 PAX held plank while the man in the rear did 2 burpees. After his 1st burpee the man to his left started his 2 burpees. After the man in the rear finished his 2 burpees, he went to the front of the line and held plank. This continued all the way across the 4th level of the parking lot.

The Final Thang: We did 3 different things in the small shelter:

  1. Partnered up. One partner did Coupon Curls while the other did step-ups. Switch every 20 curls until we had a total of 200.
  2. Jack Webbs: This was new to most in attendance today. It consists of 2 exercises. The first is shoulder presses (no weight, just raising both arms in a press motion) IC each count you lift your arm up…so a cadence count of 1, 2, 3, One is four presses. The second exercise is a Merkin IC – so down, up, down, up equals 1, 2, 3, One. You start off by doing 1 IC of each, then 2, then 3, etc. until you do 10 of each. PAX were struggling a bit towards the end of this one. Sous Vide gave us a nice 10 count.
  3. Partnered up. One partner did tricep dips while the other did American Hammers. Switch every 20 dips until we had a total of 200.

Closing: Name-o-Rama

CoT: Prayer requests and gratefulness for the life God gives us. Carpe diem – let’s seize this day and make the best of it. Thank you Barney Fife for calling this out.

At Gridlock: Men Working Out in the Rising Sun

Location: Gridlock

Date: March 16, 2019

Weather: Around 30 degrees or so, but felt a little bit warmer than that because it was dry and wind was calm.

PAX: Opera Ghost, Chesty, Kisses, FNG, Sous Vide, Radio, Oshag, Lincoln Log, Barney Fife, and Incognito

Q: Incognito

Opening: Count-o-Rama in Table, Name-o-Rama in Plank, and then a discourse on the 5 principles of F3.

Warmup: At the basketball courts: Frankensteins, Quad-stretch, Michael Phelps, Arm Circles, Calf Stretch, Overhead Claps, and Slanted Table Leg Lifts IC.

Played the song “Good Time” by Owl City.

Did SSH’s while listening, stopping to do a burpee at each “Good Time”

The First Thang: Elevens on the HIll

We did elevens at the Hill by the football scoreboard with the following two exercises:

Half Tony Hawk Squat Jump

360 degree Scramble Merkins

The Second Thang: Relays on the football field

We made groups of 3.

On one side a person did 200 Merkins and on the other a person did 200 BBS

The third member of the group ran from one side to the other to switch off with a PAX, who then ran to the other side and switched.

Lesson learned here was that 200 Merkins takes a lot less time than 200 BBS; next time I will make PAX do 300 Merkins and 200 BBS.

The Final Thang: Performed 3 different fun activities at the tennis courts.

I. Organized into two groups of 5 (one group had 4 because Barney Fife had to leave early).

Each group did Indian Lunge Bearcrawls (walking lunges in a row across all 8 tennis courts with the person in the back doing a bearcrawl past everyone to the front, then the next PAX in the rear bearcrawls to the front, etc… until completed).

The winning group got to do 10 burpees, the losers were stuck only doing 5.

II. Went back across all 8 tennis courts doing high knees, all as one big group. In-between each tennis court we did 5 Flutter Kicks IC.

III. Partnered up. One PAX doing Australian Mountain Climbers (this is a BTTW exercise with hands on the ground and feet up in the air on the tennis court fence doing a mountain climber move) while the other PAX crab walks from fence to tennis net then sprints back to relieve his partner.

Closing: Name-o-Rama and Count-o-Rama

New PAX: Welcome our newest HIM: Axeman.

CoT: Prayer request and gratefulness for a beautiful morning.

America, the Greatest Country Ever

Location: Gridlock

Date: February 2, 2019

Weather: Around freezing, maybe a few degrees below. No wind, no precipitation, super foggy. The parking lots and paved walkways had a frozen mist on top of them – kind of like an ice skating rink.

I had planned on using the parking lot a little bit, but instead we spent the whole time on the football field.

PAX: 17

Q: Incognito

Started off with Pledge of Allegiance

Warmup: Grass grabbers, Frankensteins, Michael Phelps, Arm Circles, Copperhead Squats, Monkey Humpers, and Newton’s Cradle.

The First Thang: Route 66 – the greatest road in the world, it’s in America of course

Ran around the circumference of the football field, stopping at each of the 10 light poles to do 1, then 2, then 3, etc. burpees – used the scoreboard as an 11th stop for 11 burpees – making 66 burpees total.

The Next Thang: After proving to everyone that America, NOT France, makes the best wine we did some drills on the football field.

Suicides, Broad Jumps, Lunges, Wheelbarrows, Bearcrawls, were all part of the equation.

The After that Thang: Next we showed how America can win any car race it wants to, such as when Ford went 1-2-3 at the 1966 24 hour at Le Mans. To celebrate we did our own 1-2-3.

We had a start and end point with 3 stops along the way. At each stop we did an exercise: typically the reps were 5 – 10 – 15:

Merkins

Air Squats

Chattarockers

Jack in the Box

Pike’s Peak

Mary’s: Showed that America has the most all-time Olympic medals, actually far more than twice as many as the 2nd country. PAX can all be medal winner if they try hard enough on these Mary’s

Scissor Clappers

Gas Pumpers

Low Flutter Kicks

Heels to the Heavens

American Hammers

Dolly

CoT: A couple prayer requests, a passage from Isaiah 40 read, and a celebration of the only thing better than America and that’s Jesus Christ and the Holy Trinity – and yes, they are much, much better.

Taking Advantage of that Hill (PADDOCK)

Location: Paddock

Date: January 28, 2019

Weather: A few degrees below freezing. Little to no wind. No precipitation.

PAX: Whitewall, Duggar, and Incognito

Q: Incognito

Warmup: Boxer shuffle, Abe Vgoda, Frankensteins, Copperhead Squats, Finkle Swings

The Main Thang: Time on the Hill

Took coupons down the hill. Did exercises at the bottom of the hill with coupons, then did different exercise moves up the hill, 10 merkins at the top of the hill, and mosey back down.

We did this a total of 8 times:

Exercises at the bottom of the hill were as follows:

Overhead Press, Curls, Squats, Big Boy Situp, Overhead Tricep Press, Tricep Dip, Bent Over Back Rows, Thrust Squat. They waterfalled, so the first time was just 20 overhead presses; 2nd time was 20 Curls and 10 overhead presses; etc. etc. etc. until the last one which was 20 thrust squats and 10 of everything else.

Moves up the Hill:

Sprint, Bear Crawl, Lunge Walk, Sprint, Broad Jump, Crawl Bear, Bernie Sanders, and Carrying the Coupon.

CoT

Lifted up several of our brothers in prayer. We know that God answers prayers and we love our brothers in F3 very much.

A Very Nice Day (GRIDLOCK)

Date: January 14, 2019

Weather: Around freezing, maybe a few degrees above. No wind, no precipitation. Felt pretty good overall.

PAX: Zebra, Sous Vide, Count Chocula, and Incognito

Q: Incognito

Warmup: Boxer shuffle, Arms Circles, Michael Phelps, Imperial Walker, Downward Dog Calf Stretch, Frankensteins. Tried to do a partner back squat, but Count Chocula was the only one strong enough to do it. Incognito attempting with Zebra on his back was an epic fail.

The First Thang: Quarter Pounder

25 Merkins

Sprint to the first break in the parking lot, 50 air squats; sprint back

Sprint to the second break in the parking lot, 75 mountain climbers; sprint back

Sprint to the end of the parking lot, 100 SSH’s; sprint back.

90 second plank

The Main Thang: Starfish Rotation – 6 stations setup in a starfish shape. 16 reps at each station.

Merkins

Coupon Lunges (1 is 1)

Big Boy Situps

Coupon Squat

Overhead Press

Hop-Overs (1 is 1) – hop over a board sitting on top of 2 coupons

In between stations sprint to the center, do 2 burpees, then sprint to the next station. We did this for about 15 minutes or so.

The Final Thang: Went to the little shelter at the top of the parking lot for some tricep work.

Tricep work consisted of 3 exercises:

One armed military merkins (with second arm out wide to assist).

Tricep dips on the benches.

Lying down tricep extensions (skullcrushers) with the coupon.

We did these 3 exercises in a row, then rinse and repeat. A total of twice.

Closing: 4 Mary exercises

90 second plank

Box Cutters

Starfish Crunch

Over-under Boat with a stick

CoT

BOMBS’M

Date: Jan 10, 2019

PAX: Count Chocula, Incognito (Q), Sous Vide, Duggar, Oshag, and Fragile

Weather: Low 20’s, little to no wind, actually felt better than it sounds

Warmup: Played that Kool and the Gang classic Celebration while doing SSH’s. With each “Yahoo!” we did a Hand Release Burpee, with any iteration of the word “Celebrate” we did a Standard Burpee.

FYI – this song has 6 Yahoo’s and 34 Celebrate’s

This warmup was done to WARM US UP quickly given the cold.

Did a 90 second plank before The Thang.

The Thang: We partnered up and did BOMBS’M with coupons – didn’t do the “official” BOMBS, so please read below for what the acronym stands for:

B – 75 Brickpees (Burpees with a coupon)

O – 150 Overhead Press (with coupon)

M – 150 Merkins (option for decline with feet on coupon or incline with hands on coupon)

B – 150 Bicep Curls

S – 150 Squats (with coupon)

M – 150 Big Boy Situps (feet in coupon)

While one partner was doing the exercise, the other was running a suicide.

Duggar was on it today, I (Incognito) partnered up with him and could NOT keep up with him on several of the exercises. It made for good motivation to push – thank you Duggar!

We had to stop during the Situps because of time. Got in another 90 second plank.

CoT: Great closing, nothing greater than our God and what He did for us through His Son!

Bricks and Beastie Boys

Site: Gridlock

Q: Incognito

Weather: 50 degrees +- | a little rain before the WO, but just misty at worst during.

7 Pax: Sous Vide, Duggar, Incognito, Opera Ghost, Count Chocula, Triceratops, and Fragile

Warm O Rama:

Jogging in place, Arm Flappers, Arm Circles, Frankensteins, and a little fighter stance Jab-Cross Switch. Did some plank holds in various positions: right arm up, left arm up, left leg up, etc.

The First Thang:

Had some bricks, did the following moves with 1 or 2 bricks in each hand (PAX choice):

Wide stance squats with a shoulder press out at the top to form an X.

Warrior 3 Lunge up to a table position

Small arm circles

American Hammer Twist with 2 bricks between knees and 2 bricks in your hands, goal was to lift one butt cheek off the ground with each twist.

Canoe position, performing crunches – switching two bricks from your hands to in-between your feet with each crunch. Definitely don’t wanna drop those bricks at the top of the crunch!

Same plank holds as above, only we kept bricks in our hands the whole time.

Did 5 burpees just for the heck of it.

The Playground Thang:

After moseying to the playground, we did 3 exercises with the Beastie Boys beat motivating us to keep going:

5 pullups, 10 diamond merkins, 15 squats – rinse and repeat for the full length of ‘No Sleep ’til Brooklyn’

Quick 10 count

5 pullups, 10 screamer lunges, 15 tricep dips – rinse and repeat for the full length of ‘Fight for Your Right to Party’

The Shelter Thang:

Moseyed over to the shelter by the playground and did 5 burpees to start

PAX then rotated twice through 6 different exercises:

  1. Single leg calf raises (left foot first time through, right foot second time)
  2. Step ups on picnic table seat
  3. Traverse picnic table
  4. Underhand Australian pullups between 2 picnic tables
  5. Decline merkins (feet on picnic table seat)
  6. Pikes Peak Shoulder Press

The timer was set to 30 seconds on, 10 second rest between.

Moseyed back to home base after this.

COT:

Prayed to our Great Father, please lift up those that struggle through the holidays. Reminder to all to reach out and Love those that need an extra dose of it this time of year.

Burpees and Running

Site: Paddock

Q: Incognito

6 Pax: Sous Vide, Duggar, Nickels, Incognito, Whitewall, and Fragile

Warm O Rama:

Jogging in place, Frankensteins, and other assorted leg stretches. Last thing was step-ups on the benches at the playground.

The Main Thang:

2 mile run – we started off with 5 burpees before the run and stopped every half-mile doing 5 burpees at each point; including 5 at the end. 25 total burpees.

During the 1st half mile stop we did Up and Down Tempo Merkins (a 4 count down and a 4 count up) in addition to the burpees.

At the mile stop, we did box cutters in addition to the burpees.

At the mile-and-a-half stop, we did Waterfall Merkins in addition to the burpees.

The Next Thang:

Partnered up; one partner ran a sprint while the other did burpees. The sprinting partner’s penalty was 2xburpees his partner did.

Partners switched roles to do the same thing.

Then we assessed the burpee penalty on everyone.

Finishing Thang:

Tried to do an Indian Run for the last 3 or 4 minutes, but it ended up just being us jogging in a line around the parking lot. Duggar said his brain told him to sprint to the front of the line, but his legs wouldn’t obey. I’m not sure what to think – I know there are numerous issues with Duggar’s brain…

COT:

Circled up and praised God!

After finishing round 2, we did round 3…another repeato, this time with 30 reps of everything.

We finished up our 5 burpees with 5 hand-release burpees.

COT: Incognito prayed.

Thankful for Strong Cores and Strong Men

Date: 11/24/18

Location: Gridlock

Time: 7:00 – 8:00

Weather: Mid to upper 40’s, overcast, misty, little it of rain towards the end.

Q: Incognito

Pax: 12 total, including Bluegrass visiting from the Myrtle Beach area!

Warmup: Did a count-o-rama while in table to stretch those shoulders, followed by a name-o-rama in plank doing Merkins after each name. Followed that up with some Abe Bgoda’s, Downward Dog Calf Stretches in tribute to Linc, Arm Circles, some kicks, Imperial Squat Walkers, and finally Fairy Jacks (Duggar’s favorite!)

The Main Thang: Spent more time on the basketball courts than anywhere else this morning. Went back and forth from one sideline, across both courts, to the opposite sideline and then back; mixing it up in the following order:

  1. Quick Sideways Lunges  (I’m sure there’s a more proper name for those)
  2. Karaoke
  3. Sprint with Crab Walk between sidelines
  4. Sprint with Bear Crawl between sidelines
  5. Quick Sideways Lunges with sideways planks between sidelines
  6. Sprint with forward walking planks between sidelines
  7. Inch worm down, prison cell merkin (that’s…down right leg to chest when coming up, down left leg to chest when coming up, down and then jump up to beginning inch worm position, followed by another inch worm out. Repeato to the far sideline.
  8. Down one way 4 lunges and 1 burpee – repeato to the end, then back with 4 lunges and 2 burpees.

Hope that all made sense!

Next was 10 Mountaineer Motivators, if you don’t know what that is look it up!

Listened to a Weezer classic with high knees and burpees everytime they sang Beverly Hills (Oshag inspired me for that one).

The Second Thang: We then went up to the coupons. Switched randomly between curls, overhead presses, and bent over rows with the coupons – at two different speeds. Billy Ocean inspired us to keep going when the Going Gets Tough.

Next we moseyed randomly around the football field stopping for Plank Jacks, Squats, Diamond Merkins, and finally Lunges.

Finishing Up with the Core: Closed out with Mary’s as follows:

  1. Not So Lazy Mary’s, doing a count-o-rama in-between each side.
  2. Reverse Crunch, quasi-gas-pump-like.
  3. Slow Count Bicycles
  4. Listened to the CCR favorite Proud Mary; started off with scissors switching between those and dollys for eachverse, doing Gas Pumpers on each “Rolling”

The Mary’s were all pretty hard on everybody – was good to see.

CoT: After moseying back to parking lot, thanked all for being good men and good fathers – encouragement to be even better. Bluegrass shared a possible opportunity for father and son/daughter time (more to come later).

Afterward: Coffee at North Lime.

Mostly Leg Day

Q: Incognito

PAX: Had 8 today

Name-o-Rama in plank. Then several stretching and warmup moves.

The Thang: Moseyed over to parking lot by south baseball fields. Ran a course of sprints, 10 I’M A STAR JUMPS, 20 Ranger Merkins, broad jumps, and 50 feet of side-to-side jumps. Did this for 10 minutes.

The Second Thang: Alternating between 60 second wall squats and 60 seconds of another core/upper body workout against the wall. 4 total rounds.

Finish: Duggar led us with one LONG set of American Hammers.

Great workout and an even better group of Men.
