Walking lunges during the vocals to “Walk Like an Egyptian” during the vocals, hold an Al Gore during the whistling. Bonus points for anyone who actually walked like an Egyptian…nobody did.

This is a running AO so we ran but it’s also F3 so we worked in between.  The idea was to stop every 1/4 mile for some bootcamp.

1/4 mile run to 40 air squats.  I had planned on doing another 1/4 mile run but I opted to cut that short so there would be some time for Mary.  But being that the run was cut short I hated to short the work that went with it.

Working in teams of 3 or 4, teams rotated pushing the pallets (loaded with 2 coupons) with only 1 hand allowed on the pallet at a time. Pallets were pushed halfway between parking barriers.
The other 2 teams moseyed with their coupons to the stopping point to do work AMRAP until the pallets arrived, then switched to pushing pallets. All the way down and back

The plan was to do a Murph (run 1 mile, 100 pull ups, 200 merkins AKA pushups, 300 squats, and run another mile) Now if it was just me and Triceratops there we would have been able to do this as we do this all the time. However, Whitewall was there so we had to do a modified Murph.

We ran 1 mile

Completed 6 sets of;

30 Squats

Then we ran another mile.

Total=60 pull ups, 120 merkins, 180 squats, and 2 miles

Fine cool morning @ the Paddock.  Got started about 2 minutes late.  Duggar said something about rush hour traffic on Georgetown Rd.  I dunno, sounds fishy @ 5:30 am but supposedly there’s picture evidence.  We just smile and nod with Duggar anymore.

Paddock is generally a very quiet place but this morning seemed to be some unusual activity brewing.   Fragile informed us that there was something going on with sheep dogs which is why the dog park was already active but as we found out later…it’s a Sheep and Fiber Festival cause apparently those 2 things bring festivities.  No judgement but we altered the course of the WO due to high traffic, keeping in line with the main drag instead of heading deep into the Paddock towards Spurr Rd.  Putting a beatdown on the fly, I decided to cut and paste a WO from a couple weeks ago that I liked.

Run for 90 seconds then stop for bootcamp alternating between the following movements.

Pretty simple concept today. Duggar suggested the idea and I made the rest up as we worked out today. But, he loved the beatdown so much I now declare this beatdown The Duggar. Each PAX took one free throw. For each miss, we ran a suicide. Here are today’s rounds:

OYO Warm up as we talked and caught up from the weekend activities. Waiting patiently for the Sandman to get there. Then when we realized that Sandman was living up to his name and fartsacking we jumped right into it.

Can you think of a better way to warm up besides a Burpee mile????? Me either so that’s what we did (at the request of Triceratops) we ran .25 miles completed 12 burpees and repeated until we ran 1 mile and completed 48 Burpees.

Partnered up to complete the following reps as a 2 man group (well a two man group and Fragile and Whitewall). While one pax was working the other ran the length of the main parking lot and back, continued until all was complete.

Weather: Low 50’s; felt a little cool, but 10 seconds of warming up and we were good.

Warmup: Jogged in place for a beat, then Imperial Walker IC, Frankensteins IC, Finkle Swings IC, Quad Stretch OYO, High Plank, Upward Dog, Downward Dog with Calf Stretches, Warrior 1 position with a Twist, and one more hanging stretch. Last warmup move was Copperhead Squat IC.

The First Thang: On the bottom level we had cones setup. From the 1st cone to the 2nd we did lunges, from the 2nd to 3rd we did broad jumps, from the 3rd to 4th we went back to lunges, then back to broad jumps from the 4th to 5th, and so forth. After 7 or 8 cones, we stopped and then sprinted to the end of the lower level. Then we moseyed around on the second level back to the start to repeat. Did all of this a total of 3 times.

Lincoln Log won the sprint every time, I fear that my dream of being a fast sprinter are hopeless.

The Second Thang: Moseyed up to the top level near the coupons. We moseyed downhill on the pavement to a line represented by two cones, then Bernie Sanders back up. We all did this back and forth about 4 times.

The Third Thang: Grabbed some coupons and took them to the shelter. We rocked out to ‘Back in Black’ while a very inspiring, computerized female voice coming from my Bluetooth speaker commanded us to “Work Those Biceps” – all took her very seriously and we worked our biceps for 4 minutes straight doing curls at various speeds. (We did take a very short break every 57 seconds, but only because she told us to).

Mary: We closed with a little over 10 minutes of Mary. The same computerized voice had us do a Mary exercise for 20 seconds, then a 9 second break, and then another exercise, and so forth for 10 minutes. There were two 1 minute plank holds mixed in there. Below is the order of the exercises:

Intro: General disclaimer about not being a professional and a welcome to everyone to our One Year Anniversary!

Did some simple, basic plank holds for about a minute or so.

Warmup: We moseyed over to the basketball courts and after discussing the very first F3 meeting (1/1/2011 in Charlotte) Sous Vide led us through a set of his excellent revue of warmups: SSH’s, Sealjacks, and Scissorjacks; quad, ham and Frankenstein stretches; and then a few other items.

1st Exercise: 21’s ala SSH. Q led the IC count for the first 6 reps and the PAX continued in silence with the goal of ending all simultaneously at 21. We failed the first attempt and had to do 5 burpees – but we made the second!

 

2nd Exercise: Since this is a big celebration WO we had to listen to Kool and the Gang. Their song celebration was a big hit back in 1980 and it was a big hit today in 2019. We jogged in place during the song dropping down for a burpee at every “Celebrate” or “Celebration” and a hand-release burpee for every “Yahoo!” – the PAX finished by crying for more, but we had to stop at the end of the song in order to move on to our next Circle of Pain.

 

3rd Exercise: We moseyed over to the field just inside the running track on the far southwest section of the park. HanzandFranz had taken us there on a Q last year to do hand release merkins. That’s what we did today, for two minutes, AMRAP-style. We listened to Elvis Presley’s “I’m All Shook Up” because…because…well…because doesn’t everybody workout to Elvis Presley songs???

Yes, we went over the 5 principles of F3 before doing this exercise.

 

4th Exercise: We did some crawls in the same spot.

1stcrawl was a Lizard Crawl: only one leg on the ground at any one time, crawling forward.

2nd crawl was a Bear Crawl one way and a Crawl Bear back.

3rd crawl was a forearm, no-knee crawl one way, with a Crabwalk back the other way.

5th Exercise: We moseyed over to the shelter by the playground. There we discussed the F3 Credo (Leave no man behind, but leave no man where you find him).

Then we did Cindy (5 pullups, 10 merkins, and 15 squats) to the song Hysteria, that’s a 6 minute song. You rinse and repeat that cycle of exercises as many times as you can. I’m not sure how many cycles I made it through, but Duggar made sure to tell everyone that he managed to do 22! I was amazed, to look at him you wouldn’t think he’d be able to get through even one…

 

6th Exercise: After moseying to the tennis courts we discussed some of the advantages of backblasts (one being that you can go back in time and look at a WO).

Lincoln Log took over and led a WO we did at the very first meeting of F3 Lexington. Dora 1-2-3 (100 merkins, 200 squats, and 300 LBCs) in partners; one PAX doing the exercise while the other runs out 4 tennis courts, does 2 burpees, and then runs back to switch – for time purposes we cut the reps in half.

 

7th Exercise: Our next moseying stop was the small tennis courts. We discussed F3’s mission (To plant, grow and serve small workout groups for men for the invigoration of male community leadership.)

8th Exercise: Our old starting point was the next stop which was easy to get to because it’s right next to the Small Tennis Courts. We discussed the first F3Lexington meeting (5/12/2018). Then we did the Birthday bash WO that Bourbon (shoutout to F3Toledo!) led us through last year. We went through the months of the year doing the following exercises:

January – Yoda Carry (day of month/10 rounded up)

February – Sprints; (day of month/10 rounded up)

March – Burpees; days = # reps

April – Diamond Merkins; days = # reps

9th Exercise: Moseyed up to the football field and discussed the 3F’s of F3 (Fitness – Faith – Fellowship).

Oshag took over and explained the rules of Ultimate Football, and led us through a quick game.

My team never passed me (Incognito) the ball, and you know what the result of that was – we lost 3-1. I always strive to be an outstanding team player with the greatest sportsmanship of anyone I’ve ever met, but sadly all of my teammates were the exact opposite…and look at the result. If they had just passed me the ball once we could’ve overcome that 2 touchdown deficit. Oh well, fortunately I’m humble enough to not make a big deal (or even a small deal) of such a travesty (you can ask everyone there, I didn’t say a word about it). After all, it’s about having fun and we certainly did that!

 

10th Exercise: Who led our first Q in F3Lexington that was not from out of town? Louisville and other Willy Loman’s led our first 6 WO’s. But Opera Ghost became the first PAX to do a VQ at WO number 7.

OG took over and led us in one of the Thangs he did that day. Partnered up, one PAX held a plank at the top of the hill behind the bleachers while his partner ran down, did 5 burpees, and ran back up to switch. We had to cut this short as the end of the WO was at hand.

 

End of the WO: It was 9AM, which means we had been working out for 2 hours. Everyone was just getting warmed up and wanted to do more, but I (Incognito) felt that it was more important to pause and spend some time discussing our great God.

 

COT: Today’s Bible lesson was on that hero of the OT, King David. King David survived a murderous King Saul chasing him because the Lord was with him. His best friend Jonathan (King Saul’s son of all people) helped David and encouraged his faith to help him survive. King David survived and became King largely because of the special friendship he had with Jonathan.

That’s a good lesson for us and one reason why F3 is valuable to men in our society. F3 helps form those bonds that are as necessary as food and water to our survival.

We also discussed the advantages of being outside and exercise in general as a typical lifestyle today doesn’t give you all of that. Our ancestors did all that naturally as part of their daily lives, but we have to be diligent to make it a priority. I encouraged all men to do so.

Sprint 1/8 Mile (230 yds) back toward the AO. This was an all out, AYG sprint up the hill. Leave nothing in the tank because this is it.

Then we slowly made our way back to the AO. At the base of the drive leading to the cars, Incognito was struck by the Good Idea Fairy and decided to do one final 160 yd sprint up the hill. White Wall was not going to be left out and YHC was not going to be outdone on his own Q. Thanks Incog! ;P

Today was a perfect day for running, and the sunrise at the Paddock is beautiful come time for CoT. Thanks to the PAX for making me stick with the routine and do a running WO. I had all intentions to make the WO a chipper and stay in one spot. All the PAX dug deep and pushed themselves harder at my request. None of them backed down from the challenge or walked away. I’m very proud.

Triceratops suffered in silence today; much like any other day. He kept pace the whole time, put in the work and did not utter a complaint. Unlike his father, who we all knew was there… 😉

We did a name-o-rama and a count-o-rama. Then we counted off by 2s and each PAX were in charge of remembering their number.

We circled up at the middle of the lowest tier, and stretched out our arms and legs while we waited to start.

We ran Indian Runs to the end of the lot, up to the next tier and across. The two lines met in the middle, everyone stopped, dropped and performed 5 burpees.
This was repeated twice more until we were all gathered at the top tier.

We recovered and did another count off, but to 10 this time. There were 10 coupons lined up, 2 PAX at each by number.

OYO Warm up as we talked about why the Q was 2 minutes late. You see, when Tri and I left the house it was raining like cats and dogs (weather app said 95% chance of rain from 5-6). So, we called an audible and went to Walmart to buy a deck of cards. When we got to the Paddock there was not a drop of rain in the sky and stayed that way the entire WO.

Today was simple.  I wanted to pay homage to our brother Incognito after enduring a brutal beatdown several weeks back and do something similar.  The plan with our Wednesday running AO has been to get better and stronger on our running using different methods.  We’ve done a lot of interval training so it’s time to get some distance going again.  But this isn’t Lexington Run Club so….we got some F3 things to do during the run.  In total there was 3 miles of running while stopping every 90 seconds for a rotation of movements then back at it.

Every 90 we would stop and do:

5 burpees then back to running

10 air squats, back at it

15 merkins

15 BBS

Grand total:

3 miles of running

25 burpees

50 air squats

60 merkins

60 BBS

From here we will only get stronger!!

We started on one end of the lot. Since there were only 3 of us and Zebra had to leave early, the plan for partners wouldn’t work, so we modified on the fly. After completing the work at spot 1, we moseyed about 60 yards to complete the 2nd exercise.

Round 1: Spot 1 – PAX completed 21 Camel Merkins over 2 coupons (3 regular, 3 incline, 3 decline, 3 reg, 3 inc, 3 dec, 3 reg), then ran to the other end of the lot and did 10 BBS. Pax completed 5 reps at each station (Total – 105 Merkins, 50 BBS)

Round 2: Spot 1 – PAX completed 20 Squats (with or without Coupon weight), then ran and did 10 Mt. Climbers 2 is 1. Same rotation with 5 reps at each station (Total – 100 Squats, 50 Mt. Climbers)

Frankensteins & Grass Grabbers in cadence got the legs moving.

Merken Name-O-Rama – started the Merken train and we continued to practice names with Walk-Out Burpees (from this point forward known as Worpees).

For just a little more group action, we set up for a round of Dominoes with Decline Plank as the starting position. We alternated between one arm planks and Derkens for a couple of minutes of Dominoes.

Introduction

The “Dead to Red” is a relay race run in teams of ten in Jordan each spring.  the race is 240 Kilometers long and must be completed within 24 hours. This work out is a shout out to some friend I know that have completed the race the past two years.  (Besides, the name seemed fitting for my VQ, given my F3 ‘handle’)

The THANG

“Dead to Red”

The stations were set approximately 25 meters apart from bottom to top of the parking lot. The workout was set up relay style, started with one PAX at each station and 2 Pax at station 4.

Once the workout was set in motion, the ‘extra’ Pax at station 4 ran down to station 1 and ‘tagged’ sending the working PAX up to the next station to begin new work and sending the next PAX to the third Station.

Continued relay rotation until five complete cycles were finished making for 120 reps total at each station and approx. 500 meter run for each PAX.
Station one “Over the hump” merkins (w/coupon) 3 level, 3 incline, 3 decline, 3 level; repeat (total 24 merkins)
Station two “Gas pump hammers”; seated on coupon, one gas pump, one two count American hammer (1) 24x

This makes 6 FNGs in the last 2 weeks. FWIW, I expected 4 this morning so I ran through the basics of F3, but didn’t dig too far in. Once the flood of cars poured in at 4 min til, I just got excited to get things started. So much so, we did a Name-O-Rama and I didn’t even say my own name. I just went right into the first workout when it got back to me. No worries though, Oshag set things right.

Once done with Dora 1, PAX picked up the 6 or held plank til all groups were finished with Merkins.

Q definitely re-aggravated/cut his rear end on those today and….ouch)

Round 1 – We ran from one baseline to the next, then stopped to complete 25 lbc’s, then back to the first baseline and 25 squats (weighted with coupon). 4 rounds to complete 100 total reps (not 5 as Duggar suggested – math is hard)

Round 2 – Same thing with 25 flutter kicks and 25 coupon curls. 4 rounds to complete 100 total reps

This was the second day in a row with an FNG. I took some time at the beginning to reiterate the you-vs-you mentality, to give it your all but modify as needed. I talked about the Three F’s and mentioned F3’s M.O. to give everything a crazy name. Speaking of crazy names, we headed into the warmup…

RING AROUND THE MARY

The PAX circled up at 4 stations, with the remaining PAX in the middle of the circle. Each station had a different exercise; after completing the reps, the PAX rotated to the next station, including rotating through the middle of the circle for 2 sets of Mary.

Station 3: DB Snatch
Station 4: Coupon Presses

12 reps were performed at each station, while PAX in the middle worked continuously. PAX called out DONE at 12 reps, but continued to work at their station until all PAX called out DONE. Then we rotated until all stations were completed by each PAX.

We did this for 2 Rounds. Mary for the 1st round was BBS and 2nd was American Hammers.

Farmer Mary Had Forearms Like Popeye

PAX paired up with who they were next to. Each group grabbed a pair of coupons and went to one end of the shelter. With the coupons laying down, we picked them up and carried them by the center web, pinching it between our fingers.

PAX 2 – 10 BBS and hold plank until PAX 1 returns.

April 13, 2019 – B-E-A-U-Tiful Saturday morning in the Bluegrass. Sorry if you missed the beatdown but it was one of the prettier days of the year after the dreadful winter. The snowbird, Boy Blue, returned to share a special edition of his daily beatdown with us. Read along for the details:

(Disclaimer, I’m writing this for Boy Blue from memory so I’m sure I’ll mess something up)

Warm Up: Typical stretches – legs, arms, thru in some Merkens for good measure and then mosied to the football field to gather some coupons.

Tabatta – Boy’s routine when on the road is a tabatta workout consisting of a variety of exercises. Today we used a 20 seconds on with a 10-second rest and 30-second recovery between every 8 sets pattern using the variety of exercises within each round listed below. 

Round 1 – Merken variety- Derkens, One arm on coupon (alternated arms for next set), and tricep Merkens

Rount 2 – Mary variety – scissor kicks, flutter kicks, 360 leg lifts (both directions), Dollies

Round 3 – Dead lift with coupon, rows with coupon, squats with coupon, Clock squats

Round 4 – Mountain climbers, Plank jacks

Round 5 – bench press, bridge press, bridge press with one leg up (right then left), bridge press while thrusting hips at the same time

(I know I’m missing something because we mixed in an overhead press at some point.)

Mosey back to AO start for a 4-minute plank – moved around during the 4 minutes to side plank to break it up.

End in COT.

 

April 12th @ The Paddock

God blessed us with a fine morning to go do work!  He held the rain off til just moments after we had finished.

Warmup

Some simple OYO stretching then on into a run.  Roughly a mile and a half run with stops at the bottom of the hill, head of the walking trail, base of the grass hill then back at the lot to do 25 air squats each time for a total of 100 reps.

The Thang

A simple Dora with 1 guy working while the other ran the hill to the bottom and back to the shelter.  Total reps as follows

50 pull ups

100 merkins

200 bench dips

300 LBCs

I figured roughly another mile and a half  + worth of running up and down the dreaded hill.

Sous Vide brought a flippin TIRE

Beautiful morning, my phone said 51 degrees my car said 46 degrees. It was somewhere between 45 -52 degrees this morning. OG fought the sandman and lost so he notified us about 3:45 the master Q was off – little did he know I was also awake about that time. So, making up for the fart sack the day before, I took the Q. Cheesecurd was in town from Charlotte so it was good to have an out-of-towner to join the cook and me today.

Warm Up:  Nothing special, arm swings, Frankensteins, butt kickers, walking quad stretches and slow lunges. A quick mosey around the parking lot and we were off for The Thang.

The Thang:

Hills – we love em. One PAX on top, one runner, and one at the bottom.

Round 1 – bottom – Plank Jacks, Runner – sprint up (and down), top – jump squats — Repeated about 3 times

Round 2 – bottom – Mary, Runner – Lunges up (and down), top – Herkens — Repeated about 3 times

Round 3 – Altogether – Sprint up, 10 Star Jumps, Sprint down, 10 Squat Jacks — Repeated 3 times

Mosey back to the parking lot where the flippin tire was waiting for us. Took turns flipping the flippin tire while the other PAX rotated through an exercise of their choice. Also used a couple of flippin dumbbells to keep us occupied. We flipped the flippin tire until flippin 6:15 when we were flippin tired so we flipped the flippin tire into the back of Sous Vide’s flippin trunk until flippin next time.

Ended in a COT (you thought I was gonna say flippin).

It was a perfect morning in the gloom.  Glad to see some warmer weather make it to the bluegrass!

Monday Morning WO at Gridlock

Weather: Probably a little over 60 degrees. Little to no wind, a little humid but not enough to be a problem.

The First Thang: Mosey to the far end of the 1st level of the parking lot, we moseyed across the lower level, then up to the 3rd level and across; we stopped at each light pole (8 stops) and did the following:

Some PAX were struggling with the Merkins, I guess we need to do more of these – I’ve NOTED for future WO’s!

The Second Thang: We gathered up by the shelter to the left of the flag pole and used the curb for various exercises.

The first 4 were counted out loud and the PAX continue until 21.  If all PAX fail to stop at the exact same time, everyone does 10 burpees and then we repeat.  We ended up doing 20 burpees total.

We ran .25 miles stopped for 12 Burpees. Repeated this until we ran 1 mile and Completed 48 Burpees.

Dora theme with the Hill of Death

Partner up.  One PAX completes exercise going up the hill and down while other “plays with the coupons”.

While one partner was doing Big Boy Sit-ups the other Bear Crawled up hill and Crawled Bear down then switch. Continue until 200 Big Boys were completed.

BREAK – 20 Coupon Bench Press each

Next was 200 Coupon Curls and Bernie Sanders up hill and Mosey back down.

We put the coupons back in their home and then all PAX raced OG back to where it all began.  The punishment if OG wasn’t the last back was 5 burpees, so that’s what we finished with.
